Menopause diet plan: what to actually eat for weight, symptoms, and longevity

The right diet in menopause is not keto, not vegan, not intermittent fasting extremes. It is a Mediterranean-style, protein-forward, fiber-rich pattern with strategic use of soy, flax, and controlled alcohol. Here's the framework kindr uses with patients.

The framework

  1. Protein at every meal — 25-40 g, prioritizing whole foods (fish, eggs, poultry, legumes, dairy).
  2. Fiber 30-40 g/day — vegetables, legumes, whole grains, berries, ground flax.
  3. Mediterranean fats — olive oil, nuts, seeds, fatty fish.
  4. Strategic phytoestrogens — whole soy foods, flax; see foods that fight hot flashes.
  5. Cap added sugar and alcohol — both amplify hot flashes and weight gain.
  6. Hydrate — 2-3 liters, especially on GLP-1s or HRT patches.

Sample day

  • Breakfast: Greek yogurt + berries + flax + walnuts (30g protein, 10g fiber)
  • Lunch: Salmon salad with olive oil, chickpeas, mixed greens, tomatoes
  • Snack: Cottage cheese + apple, or edamame
  • Dinner: Chicken or tofu stir-fry with broccoli, brown rice, sesame oil

What not to do

Chronic under-eating, low-fat everything, "detox" cleanses, or 1200-calorie diets. All worsen the exact hormonal and metabolic shifts menopause already imposes.
